This a long one... The sprints will push you past your anaerobic threshold but everything else should keep you below it.

Warm Up

4 X 100 m Choice rest: 10 sec.

Main Set

4 X 50 m Free Sprint on 1:00 (Try to do the 50m in 40/45s)
4 X 400 m Free rest: 30 sec. (Improve by 4-5 by each 400)

400 m IM
4 X 100 m Choice Drill
